The Body You Have Now Plays By Different Rules
Something has probably already told you this, even before you read a single study. You eat roughly the way you always have. You still do your walks, maybe a class or two. And yet your arms feel softer. Your grip on the stair bannister is a bit less certain than it was 5 years ago. The scale might say the same number it said a year ago, but your clothes sit differently, and getting up off the floor after playing with a grandchild takes an extra push you did not used to need.
None of that means you are doing something wrong. It means the body underneath the number has changed, and the plan you have been running has not caught up with it.
From your late 30s onward, and especially through perimenopause, women lose muscle mass at a faster rate than men of the same age. Falling oestrogen is a big part of why. Oestrogen has a direct effect on how your muscle responds to the two things that normally build and protect it: protein and resistance exercise. When oestrogen drops, that response gets duller. The dose that used to work has to get bigger to have the same effect.
This shows up in ordinary places long before it shows up on a scan. A jar lid that suddenly feels tighter to open. A flight of stairs that leaves your legs burning when it never used to. Feeling like you are eating well but your body seems to be quietly losing ground anyway.
The instinct, when this happens, is often to eat less. Less food, less carbohydrate, less of everything, hoping a smaller intake will produce a firmer body. For most women in perimenopause, that instinct works against you. Eating less at a time when your muscle already needs a stronger prompt to grow, or even hold steady, tends to make the problem worse, not better. You end up with less muscle and a slower resting metabolism, the opposite of what you actually want.

What The Research Actually Shows
Two pieces of 2024 research map out exactly what is happening, and a third gives a clear number to work from.
The first is a study from the University of Illinois, published in the Journal of Applied Physiology in February 2024. Researchers recruited 16 healthy postmenopausal women aged 50 to 79 and gave them a standard 15g dose of whey protein, either at rest or after a session of resistance exercise, then took muscle biopsies to measure the response directly. In young women, this dose reliably switches on muscle protein synthesis, the process that builds and repairs muscle. In the postmenopausal group, it did not. Lead researcher Dr Ralf Jaeger summed it up plainly: postmenopausal women need a greater stimulus to build muscle, either by working out harder or consuming greater amounts of protein.
The second, published in the journal Nutrients in January 2024 by researchers at the University of Mary Hardin-Baylor, looked at what women in this stage of life are actually eating. Post-menopausal women in the study consumed an average of 0.81g of protein per kilogram of body mass a day. Pre-menopausal women in the same study averaged 1.47g/kg, nearly double. The post-menopausal group also showed poorer muscle quality, reduced motor unit activation (a marker of how well nerves and muscle fibres communicate) and higher levels of an inflammatory marker linked to muscle breakdown. In plain terms, protein intake tends to drop at exactly the point the body needs more of it, not less.
That gap matters because of what the PROT-AGE Study Group, an international group of researchers focused on ageing and nutrition, recommends. Where the standard adult guideline sits at 0.8g of protein per kilogram of body mass a day, PROT-AGE recommends 1.0 to 1.2g/kg daily for older adults generally, rising to 1.4 to 1.6g/kg on days that include resistance training or during a period of active body composition change. For a woman who is 70kg (about 11 stone), that is a move from roughly 56g of protein a day under the old guideline figure, to something closer to 84g, and up to 98 to 112g on training days.
None of this means your body has stopped working properly. It means the target moved, quietly, without anyone telling you, and most of the advice aimed at women in their 20s and 30s was never built to account for it.
Worth saying plainly: the Illinois study looked at 16 women in a lab over a single session, not thousands of women over years, and the researchers themselves said more work is needed. Nobody is claiming this is the final word on postmenopausal muscle. What it does is confirm, with actual muscle tissue data rather than guesswork, something a lot of women in perimenopause have been saying about their own bodies for a long time. The standard advice stopped matching what they were living through, and now there is a measurable reason why.
How Much Protein You Actually Need, And Where To Get It
You do not need to weigh every meal or calculate grams for the rest of your life. You need a rough target and a habit that is easy enough to repeat most days.
A simple starting point: aim for roughly 1.2g of protein per kilogram of body mass a day, moving toward 1.6g/kg on the days you do strength training. If you only know your stone figure, multiply it by 6.35 to get kilograms, then multiply that number by 1.2 or 1.6.
Where this tends to go wrong is not the daily total, it is how that total is spread through the day. The Illinois study points to the same pattern seen in other research: muscle responds best to protein delivered in efficient doses, roughly 25 to 30g at a time, spaced across the day, rather than eaten mostly at one meal. Most women in perimenopause eat very little protein at breakfast (toast, cereal, a coffee), then load most of the day's protein into dinner. That pattern leaves muscle under-fed for most of the day and asks it to catch up all at once in the evening.
25 to 30g looks like: 3 to 4 eggs, a 150g pot of Greek yoghurt with a scoop of protein powder stirred through, a palm-sized piece of chicken or fish, 200g of cottage cheese, or a tin of beans and lentils alongside a smaller portion of another protein source.
